Do You Have to Be Sore for a Workout to Count?

So many people judge their workout’s efficiency on how sore they are the next day. If they can still walk down a flight of stairs normally or lift their arms without wincing, it apparently wasn’t good enough.

But the truth about what soreness tells you about your workout is very different

Where Did This Even Come From?

The idea that soreness equals a good workout has been floating around gym culture for decades. “No pain, no gain” became a badge people wore, and soreness turned into the easiest available proof that something happened. It's tangible, it shows up the next morning, and it's a lot easier to notice than slow, month over month progress in your strength or muscle mass.

Somewhere along the way, that tangible feeling got treated as feedback on whether the workout actually worked, and that's where things went wrong.

What the Research Actually Shows

Delayed onset muscle soreness, or DOMS, is mostly driven by unfamiliar stress on a muscle, not by how effective the workout was for building strength or muscle. Research on what's called the repeated bout effect shows that soreness drops off sharply after your first couple of exposures to a movement, even though the training stimulus and the resulting adaptations keep going.

Studies that compared soreness ratings directly against measured muscle growth consistently found minimal to no correlation between the two. Some of the sessions that produced the most soreness weren't the sessions that built the most muscle.

So Why Do I Still Feel Sore Sometimes?

Soreness still happens, just not for the reason most people assume. It shows up when you try a new exercise, jump up in volume too quickly, or add in extra emphasis your body isn't used to yet. It's a response to unfamiliar stress, not a measure of effectiveness.

That's why experienced lifters running a well built, effective program often feel less sore over time, even as the program keeps producing results. It’s not that the workouts got worse, but their bodies have just adapted to the stimulus.

What This Means for Your Training

You don't need to chase soreness to know a session worked. You don't need to add extra sets or push past a smart stopping point just to feel it the next day, and you don't need to write off a workout as wasted because you woke up feeling fine.

Track the things that actually reflect progress instead. What weight you used, how many reps you got, whether the same weight felt easier than it did a few weeks ago. That's the real scoreboard. Soreness was never it.
